White, Pink, or Brown Noise for Sleep? What the Research Actually Shows

Your ears never switch off. While you sleep, your brain keeps listening, deciding moment by moment whether a sound matters enough to wake you. Most of the time it decides not to, and you never know the decision was made. But the listening itself has a cost, and it is why noise damages sleep in ways people do not notice.

Sound machines, noise apps and the recent fashion for brown noise all promise to help with this. Some of that promise holds up. Some of it does not, and the most interesting research in this area is about something quite different from what the apps actually do.

How noise damages sleep without waking you

A sound does not have to wake you fully to cost you. Traffic, a slammed door or a partner's snoring can trigger brief arousals, a shift into lighter sleep for a few seconds, along with a spike in heart rate and blood pressure. You rarely remember them. Research on people living near roads and airports has measured these cardiovascular responses in sleepers who reported sleeping fine.

This is why the World Health Organization's night noise guidance sits at around 40 to 45 decibels outside the home, a level plenty of city bedrooms exceed.

The other thing worth understanding is that what wakes you is change, not level. A steady hum at a moderate volume is far less disruptive than a quiet room punctuated by sudden sounds. Your brain is tuned to notice contrast. That single fact explains nearly everything about why noise machines work when they do.

White, pink and brown, explained

The colors describe how a sound's energy is spread across frequencies.

White noise carries equal energy at every frequency. To the ear it sounds bright and hissy, like static or a detuned radio.

Pink noise has less energy at the higher frequencies, so it sounds deeper and softer. Steady rain and wind in trees are close to pink.

Brown noise, sometimes called red, drops off even more steeply. It sounds like a low rumble: a distant waterfall, heavy surf, the inside of an airplane cabin.

None of them is magic. They are all ways of filling the silence with a steady sound, and the right one is largely the one you find easiest to ignore. Many people find white noise harsh and pink or brown more pleasant, which is most of the reason brown noise took off on social media. There is no research showing brown noise is specifically better for sleep. It is simply easier on the ear.

What the evidence actually says

The honest summary is less exciting than the marketing.

Masking works for a specific problem. Studies in hospital intensive care units, among the noisiest places anyone tries to sleep, found that adding white noise reduced arousals. It worked by shrinking the difference between the background and the sudden peaks, which is exactly the contrast effect described above. If you live with intermittent noise you cannot control, a steady sound can genuinely help.

As a general sleep aid, the evidence is weak. A 2021 systematic review of the research on continuous noise and sleep rated the quality of that evidence as very low. There is no good reason to believe that playing noise all night improves sleep for somebody who already sleeps in a quiet room. It is, after all, still sound your brain is processing for eight hours.

The genuinely interesting research is something else. Studies of what is called closed loop acoustic stimulation found that short bursts of pink noise, timed precisely to the peaks of the slow brain waves of deep sleep, strengthened those waves and improved memory the next day, including in older adults whose deep sleep naturally declines. That is a remarkable result. But notice what it involved: brief pulses, synchronized to your own brain activity in real time, measured by equipment on your head. A pink noise track looping on your phone all night is not that, and it does not do that. The same distinction between a real mechanism and a consumer imitation of it came up in brainwave entrainment and sleep.

What I would actually do

Reduce before you mask. Masking covers a noise; removing it is always better. Heavy curtains absorb a surprising amount of street sound. A draft stopper at the bottom of the bedroom door blocks noise from the rest of the house. Moving the bed away from the wall that faces the street helps more than people expect.

Try earplugs properly. Most people who say earplugs do not work are not inserting them correctly. Roll a foam plug into a tight thin cylinder, reach over your head and pull the top of your ear up and back to straighten the canal, slide the plug in, and hold it there for twenty or thirty seconds while it expands. Done right, it makes a dramatic difference. Replace foam plugs often, keep them clean, and skip them if you need to hear an alarm, a baby or a child in the night. Nightly long term use can push earwax deeper, so mention it to your doctor if your ears start to feel blocked.

If you use a sound machine, use it well. Choose a steady, featureless sound rather than music, rain with thunder or a podcast, because anything with changes in it reintroduces the contrast problem. Keep the volume modest: comfortably below the level you would need to raise your voice over. Put the machine across the room rather than beside your head. And be consistent, because the brain habituates to a familiar sound far better than to a new one every night.

The noise problem nobody wants to talk about

In a shared bedroom, the most common noise problem is not traffic. It is the other person.

Earplugs and a sound machine will help the listener. They do nothing for the snorer, and loud, habitual snoring deserves more attention than a pair of earplugs. Some of it is harmless. Some of it is a sign of obstructive sleep apnea, which is common, underdiagnosed and very treatable, and as a dentist working in sleep this is the conversation I most want couples to have. How noise fits the bigger picture

Quiet has a trade off. The easiest way to lower noise is to close the window, and a closed window lets carbon dioxide build up overnight. If you have to choose, an open bedroom door with a fan running often gives you both. I went through that side of the room in bedroom air and sleep.
